5 Beginner-Friendly Strength Exercises Women Can Begin With

Strength training (not just for athletes) is also an active part of women’s fitness. Strength training can help develop muscle strength, balance, mobility and physical ability.

It can also strengthen bones and may serve to reduce the risk of osteoporosis as women mature. Simple workouts can make walking down stairs, lifting things, standing up and carrying groceries simpler.

At first, weight should not be heavy and complicated for women at the gym, and there should be no need to start with hard work or training. For fitness expert and Movement Based Fitness co-founder Tejal Kadam, beginners can start with simple movements and build strength and confidence.

Here are five easy to understand strength exercises to add to your workout routine.

1. Bodyweight Squats.

Squats are one of the simplest exercises a beginner should do. They work the glutes, quadriceps and core, and help in balance, mobility and coordination.

Squats are very functional because they mimic common moving patterns such as sitting down, standing up and climbing stairs.

For beginners: Try 2-3 sets of 10-12 repetitions.

Focus on keeping your movements controlled and maintaining proper form rather than trying to complete the exercise quickly.

2. Glute Bridges.

Glute bridges are a simple lower-body exercise that primarily targets the glute muscles. They can also help strengthen the muscles around the pelvis and support better posture and spinal alignment.

This exercise can be especially useful for people who spend several hours sitting at a desk. Building strength in the lower body can also support everyday movements and improve stability.

For beginners: Try 2-3 sets of 12-15 repetitions.

Keep your movements slow and controlled, and focus on engaging your glutes throughout the exercise.

3. Wall or Incline Push-Ups.

Push-ups are an old-fashioned upper body exercise that works the chest, shoulders, triceps and core. But push-ups can be hard for beginners.

Instead, do wall push-ups or incline push-ups. When your strength and confidence are high, knee push-ups and then standard push-ups will be the next step.

The progression is slow, and beginners are able to work on their technique while building their upper body strength.

For beginners: Try 2-3 sets of 8-12 repetitions.

Make sure you maintain proper body alignment throughout the movement rather than focusing only on the number of repetitions.

4. Deadlifts.

Deadlifts are an effective exercise to increase body strength, particularly in the glutes and hamstrings, as well as the back, shoulders and core.

Learning the hip-hinge movement can be especially useful because it is involved in everyday activities such as bending down, lifting objects and carrying things.

For beginners, mastering the movement and maintaining good technique should come before adding heavier weights.

For beginners: Try 2-3 sets of 10-12 repetitions.

Start with a light weight or bodyweight variation if you are still learning the movement.

5. Dumbbell Overhead Press.

The dumbbell overhead press is a beginner-friendly upper body exercise that targets the shoulders and arms while also requiring core stability.

Building upper body strength can make everyday tasks such as lifting and placing objects overhead easier.

Beginners should first focus on learning the correct overhead press technique. Once they become comfortable with the movement, they can gradually progress to more challenging variations such as a dumbbell push press.

For beginners: Try 2-3 sets of 8-10 repetitions.

Starting slowly is important if you are new to strength training. Instead of exercising aggressively every day, aim for around 2-3 strength-training sessions per week and give your body enough time to recover.

Here are some simple tips to keep in mind:

  • Warm up for around 5-10 minutes before your workout.
  • Start with simple movements and focus on your technique.
  • Do not rush to lift heavy weights.
  • Increase the weight or difficulty gradually as your strength improves.
  • Stay hydrated before and during your workout.
  • Take adequate rest between workouts.
  • Include gentle stretching after your workout.
  • Listen to your body and take a break when needed.
  • Remember that recovery is an important part of getting stronger.

Why Strength Training Matters for Women

Strength training is about much more than building muscle. Regular resistance exercises can help women develop strength, stability, balance and confidence.

As you become stronger, everyday activities can become easier and your ability to move comfortably can improve. The key is to stay consistent rather than trying to achieve results overnight. For beginners, these five exercises provide a simple starting point. Start with manageable repetitions, learn the correct technique and gradually increase the challenge as your fitness improves.

Remember: You do not need to lift heavy weights to start getting stronger. Start small, stay consistent and build your strength step by step.
